Perform 5 sets of 10 repetitions of weighted hip extensions. Go up in weight every set so that by the time you get to the last set, those 10 reps should be quite challenging. End each set of hip extensions with 15 hollow rocks.

In 20 minutes:
Perform one unbroken set of strict HSPU, when you break, perform a 250 meter row. After the row, perform one unbroken set of strict chest-to-bar pull-ups. After you break that, perform a 250 meter row. Switch back and forth until time expires, your score will be total strict HSPU, and total strict pull-ups completed.
